Catching your reflection after hours of laptop work can be alarming—your shoulders curve inward like a protective shell. It’s the internet era’s most common posture problem, and it can make you look tired and feel stiff. The good news: rounded shoulders respond well to deliberate daily movement. You can fix rounded shoulders at home in about ten minutes, without fancy equipment, by retraining how your torso sits and moves.
What you’ll need
- A clear doorway
- A flat wall
- A resistance band (light or medium tension)
The daily fix
Do these three moves once through in order. You should feel easy movement, never sharp pain—if anything hurts, dial it back.
- Doorway pectoral stretch: Stand in the middle of a doorway. Raise one forearm vertically against the door frame, elbow at a 90-degree angle. Gently rotate your body away from that arm until you feel a soft stretch across your chest. Hold for 20 seconds, then switch. Repeat three times per side.
- Wall slide: Press your lower back and head flat against a wall. Place your arms in a “goal post” shape, elbows at 90 degrees, backs of hands touching the wall. Slowly slide your arms upward until they’re nearly straight above you—keep your ribs down—then slide back down. Do 10 slow reps, focusing on pulling your shoulder blades down and together.
- Banded pull-apart: Hold a resistance band with both hands at shoulder height, shoulder-width apart. With straight arms, pull the band outward while squeezing your shoulder blades together for 2 seconds, then slowly return. If the band is too strong, move your hands farther apart. Aim for 15 reps.
Small posture repairs that matter
Your setup and habits can undo this work in minutes. Adjust your chair so your elbows rest at 90 degrees and the top edge of your screen lines up with your eyebrows. Every 30 minutes, take a “posture breath”: sit tall, tuck your chin gently, and roll your shoulders down and back. This resets your alignment without turning it into a battle.
💡 Note: Stretching your chest alone won’t fix rounded shoulders. The band pull-apart is the non-negotiable half of the equation—it strengthens the muscles between your shoulder blades that hold your body tall.
Give this routine two weeks before judging it. Rounded shoulders didn’t arrive in one long day at your desk, and they won’t leave after one perfect session. Aim for better alignment during the day, not perfection. After a fortnight, you’ll likely feel more open across your chest and notice your head sitting a little more naturally above your shoulders.
